Eating fish whole: Sardines

Different parts of a fish have different types of nutrients that are important for our health; this includes bones and organs. Therefore it makes sense to consume the fish whole, not just filets made from it. This is easier to do with small than big fish.

Small fish have the added advantage that they have very low concentrations of metals, compared to large fish. The reason for this is that small fish are usually low in the food chain, typically feeding mostly on plankton, especially algae. Large carnivorous fish tend to accumulate metals in their body, and their consumption over time may lead to the accumulation of toxic levels of metals in our bodies.

One of my favorite types of small fish is the sardine. The photo below is of a dish of sardines and vegetables that I prepared recently. Another small fish favorite is the smelt (see this post). I buy wild-caught sardines regularly at the supermarket.


Sardines are very affordable, and typically available throughout the year. In fact, sardines usually sell for the lowest price among all fish in my supermarket; lower even than tilapia and catfish. I generally avoid tilapia and catfish because they are often farmed (tilapia, almost always), and have a poor omega-6 to omega-3 ratio. Sardines are rich in omega-3, which they obtain from algae. They have approximately 14 times more omega-3 than omega-6 fatty acids. This is an excellent ratio, enough to make up for the poorer ratio of some other foods consumed on a day.

This link gives a nutritional breakdown of canned sardines; possibly wild, since they are listed as Pacific sardines. (Fish listed as Atlantic are often farm-raised.) The wild sardines that I buy and eat probably have a higher vitamin and mineral content that the ones the link refers to, including higher calcium content, because they are not canned or processed in any way. Two sardines should amount to a little more than 100 g; of which about 1.6 g will be the omega-3 content. This is a pretty good amount of omega-3, second only to a few other fish, like wild-caught salmon.

Below is a simple recipe. I used it to prepare the sardines shown on the photo above.

- Steam cook the sardines for 1 hour.
- Spread the steam cooked sardines on a sheet pan covered with aluminum foil; use light olive oil to prevent the sardines from sticking to the foil.
- Preheat the oven to 350 degrees Fahrenheit.
- Season the steam cooked sardines to taste; I suggest using a small amount of salt, and some chili powder, garlic powder, cayenne pepper, and herbs.
- Bake the sardines for 30 minutes, turn the oven off, and leave them there for 1 hour.

The veggies on the plate are a mix of the following: sweet potato, carrot, celery, zucchini, asparagus, cabbage, and onion. I usually add spinach but I had none around today. They were cooked in a covered frying pan, with olive oil and a little bit of water, in low heat. The cabbage and onion pieces were added to the mix last, so that in the end they had the same consistency as the other veggies.

I do not clean, or gut, my sardines. Normally I just wash them in water, as they come from the supermarket, and immediately start cooking them. Also, I eat them whole, including the head and tail. Since they feed primarily on plant matter, and have a very small digestive tract, there is not much to be “cleaned” off of them anyway. In this sense, they are like smelts and other small fish.

For many years now I have been eating them like that; and so have my family and some friends. Other than some initial ew’s, nobody has ever had even a hint of a digestive problem as a result of eating the sardines like I do. This is very likely the way most of our hominid ancestors ate small fish.

If you prepare the sardines as above, they will be ready to store, or eat somewhat cold. There are several variations of this recipe. For example, you can bake the sardines for 40 minutes, and then serve them hot.

You can also add the stored sardines later to a soup, lightly steam them in a frying pan (with a small amount of water), or sauté them for a meal. For the latter I would recommend using coconut oil and low heat. Butter can also be used, which will give the sardines a slightly different taste.

Baked cod and lobster


Many years ago I lost 60 lbs (27 kg) over a period of about 2-3 years, and kept it off. Often people are surprised when I show them an old picture of myself, where I am visibly obese ().

I have always felt that one of the keys to losing a significant amount of body fat without triggering body starvation responses is to eat a diet that has a high nutrient-to-calorie ratio. The baked cod and lobster dish below, with photos before and after baking, is a good example of a meal in such a diet.





This is a fairly simple meal to prepare; simple and delicious. The cost of this dish goes down significantly if you do not include the lobster. Below is a recipe. I used it to prepare the baked cod and lobster shown on the photos above.

- Cut and spread on two sheet pans about 4 tomatoes, 1 cup of onion, 1 cup of spinach, 2 lbs of cod, and 4 lobster tails (approx. 4 oz each).

- Add some butter to the mix. I recommend more butter on the lobster than on the cod.

- Preheat the oven to 350 degrees Fahrenheit.

- Add seasoning to taste. I suggest using a small amount of salt, and some chili powder, garlic powder, cayenne pepper, and herbs.

- Bake for about 30 minutes, or until the lobster is soft.

Let us say you are hungry, so you eat about one-fourth of all of this. That is one lobster tail and about a quarter of the cod dish. The nutrition content of such a meal is shown below.



So you will be getting about 86 g of protein in this one single meal. The vitamins and mineral contents listed are mostly above 100 percent of the usually recommended intake. All of this while taking in only a little over 500 calories.

It is very difficult to get fat eating like this!

Another kind of meatza: Ham, salami and cheese


A few years ago I wrote about a meatza made with lean ground beef and bison (). This post is about another kind of meatza, one that takes a lot less time to prepare. In fact, this one is very quick, and still very nutritious.

The recipe below is for a meal that feeds 3-6 people. If you are preparing this for an opinionated family, and you do not want to be accused of preparing “grilled ham and cheese” for them, you can always add some sautéed vegetables to the ham.

- Place 2 to 3 lbs of folded ham into a sheet pan. There is no need to coat the pan, as some of the water and fat in the ham will seep out and prevent sticking.
- Add some dry seasoning and butter. For the dry seasoning, I suggest a mix of garlic powder and cayenne pepper.
- Add a layer of genoa salami, and another layer of swiss cheese.
- Preheat oven to 375 degrees Fahrenheit.
- Bake the meatza for about 15 minutes.



The photo montage above shows the different stages of preparation and the final product. Since ham cuts tend to be very lean, the amount of fat in the entire meatza will normally depend heavily on the amount of added butter, salami, and cheese.

In this kind of meatza, the protein-to-fat ratio will normally be greater than 1. I think a ratio closer to 2 is ideal for those semi-sedentary office workers who do moderate exercise. The reason is that fat is the most calorie-dense macronutrient. Protein is the least calorie-dense macronutrient.

You do lose something with this dish, as you do with hot dishes in general. You lose the probiotic bacteria that would normally be found in significant amounts in the ham, salami, and cheese. These are all fermented foods that are better consumed raw.

Beef heart


I have posted here before about the nutrition value of beef liver, nature’s “super-multivitamin”. I have even speculated that grain-fed beef liver could be particularly nutritious (). What I should have done also was to post about beef liver’s equal in terms of nutrition value – beef heart. In this post I am correcting the omission.

Contrary to popular belief, not all organ meats are inherently fatty. The fat that is attached to an animal’s heart after slaughter, even if from grain-fed cattle, can be easily removed. The resulting cut will have a very low fat-to-protein ratio; often significantly less than fat-trimmed non-organ muscle cuts.

I don't say this because I consider fat to be unhealthy. In fact, dietary fat is necessary for the absorption of fat-soluble vitamins, and can thus be uniquely healthy. However, fat also is the most calorie-dense macronutrient. Even though the caloric values of macronutrients vary based on a number of factors, excess calories tend to be stored as excess body fat.

A 100 g portion of cooked beef heart, as in the photos below, will have 28 g of protein and only 5 g of fat (see this link, you may have to reset the serving size field: ). The photos below show two different beef heart dishes I have prepared. In the first the beef heart was barbecued. In the second it was simmered in a pan with vegetables for about 8 h.





Below is a simple recipe for the barbecued beef heart, which I recommend cutting into steaks. For the simmered beef heart I suggest cutting it into chunks that resemble cubes; then you can just add the dry seasoning powder mentioned below to the water, some vegetables, enough water to last about 8 h, and leave it simmering.

- Prepare some dry seasoning powder by mixing salt, garlic power, chili powder, and a small amount of cayenne pepper.
- Season the beef heart steaks at least 2 hours prior to placing them on the grill.
- Grill with the lid on, checking the meat every 10 minutes or so. (I use charcoal, one layer only to avoid burning the surface of the meat.) Turn it frequently, always putting the lid back on.
- If you like it rare, 20 minutes (or a bit less) may be enough.

Beef heart is a very good source of vitamins and minerals, and is one of the least expensive cuts of meat (in meat sections of grocery stores, not in paleo restaurants). Many people prefer beef heart over beef liver because of beef heart’s texture.

While I have restricted my comments in this post to “beef” heart, the hearts of most animals that are eaten by humans (e.g., chicken, duck, deer, turkey) are fairly nutritious, and they seem to have that uniformly meaty texture that many people like.

Here is an interesting factoid. The largest known carnivorous marsupial of modern times was the now extinct Tasmanian tiger. It was an elusive and solitary animal, and the subject of the beautiful film "The Hunter (2001)" (). The Tasmanian tiger was known to frequently eat only the hearts of prey. I hope this is not why it became extinct!

Dried mussels: A little plate with 160 g of protein (plus some comments on high-protein low-carbohydrate dieting)


Many hunter-gatherer groups employed various methods of drying to preserve meats. Drying also increases significantly the protein content of meats; this is the case with dried mussels. I discussed this effect of drying before here with respect to small fish (). The photo below is of a plate with about 240 g of dried mussels that I prepared using the simple recipe below.



To prepare your mussels as in the photo above, you will have to steam and then dry them. You can season the mussels after you steam them, but I rarely season mine. Almost none of the food I eat requires much seasoning anyway, because I use nature’s super-spice, which makes everything that has a high nutrient content taste delicious: hunger ().

- Steam the mussels for about 10 minutes, or until all are open.
- Remove the mussels from the shells; carefully, to avoid small shell pieces from coming off into the mussels (they are not kind to your teeth).
- Preheat the oven to about 200 degrees Fahrenheit, and place the mussels in it (on a tray) for about 1 hour.
- Leave the mussels in the oven until they are cold, this will dry them further.

About 240 g of mussels, after drying, will yield a meal with a bit more than 160 g of protein – i.e., the proportion of protein will go from about 20 percent up to about 67 percent. In this case, most of the calories in the meal will come from the protein, if you had nothing else with it, adding up to less than 800 calories.

This comes in handy if you need to have lunch out, as the dried mussels can be carried in a plastic bag or container and eaten cold or after a light re-heating in a microwave. To me, they taste very good either way; but then again anything that is nutritious tends to taste very good when you are hungry, and I rarely have breakfast. I often eat them with pre-cooked sweet potato, which I eat with the skin (it tastes like candy).

You may want to think of dried mussels prepared in this way as a protein supplement, but a very nutritious one. You will be getting a large dose of omega-3 fats (3.11 g) with less omega-6 fats than you usually get through fish oil softgels (where n-6s are added for stability), about 1,224 percent of the recommended daily value (RDV) of magnesium, 461 percent of the RDV of selenium, 1,440 of the RDV of vitamin B12, a large dose of zinc, and (interestingly) almost 100 percent of the RDV of vitamin C.

Since mussels are very low in the food chain, accumulation of compounds that can be toxic to humans is not amplified by biomagnification (). But, still, mussels can be significantly affected by contaminants (e.g., petroleum hydrocarbons), so sourcing is important. The supermarket chain I use here in Texas, HEB, claims to do very careful sourcing. Telltale signs of contamination are developmental problems such as thin shells that shatter easily and stunted growth ().

For those readers who are on a low-carbohydrate diet, please pay attention to this: there is NO WAY your body will turn protein into fat if you are on a low-carbohydrate diet, unless you have a serious metabolic disorder (see this post: , and this podcast: ). And I mean SERIOUS; probably way beyond prediabetes. Do not believe the nonsense that has been circulating in some areas of the blogosphere lately.

A high-protein low-carbohydrate diet is one of the most effective diets at reducing body fat, particularly if you do resistance exercise (and you do not have to do it like a bodybuilder). That is not to say that a high-fat low-protein diet (like the "optimal diet") is a bad idea; in fact, the optimal diet is a good option if you do not do resistance exercise, but that is a topic for a different post.

Dried meat: Homemade beef jerky


You can dry many types of meat, including beef, pork, goat, deer, and even some types of seafood, such as mussels. Drying meat tends to significantly increase the meat’s protein content per gram, often more than doubling it. It also helps preserve the meat, as bacteria need an aqueous environment to grow; adding salt helps further prevent bacterial growth.

Dried meat preparation and consumption was common among the Plains Indians (e.g., of the Cheyenne, Comanche, and Lakota tribes), and also a valuable trade item for them. They often ground the dried meat into a powder, mixing fat and berries with them; the result of which was pemmican. Many other hunter-gatherer cultures around the world have incorporated dried meat into their diets.

Below is a recipe for homemade beef jerky, which is very close in terms of nutrition content to the dried meat of the Plains Indians's time; that is, the time when the Plains Indians subsisted mostly on bison. Commercial beef jerky typically has a lower nutrient-to-calorie ratio, in part because sugar is added to it. The recipe is for beef jerky, but can be used to make jerky with bison meat as well.

- Cut about 3 lbs of beef muscle into thin strips (see photo below). Ideally you should buy it partially cut already, with most of the fat trimmed. Cutting with or against the grain doesn’t seem to make much difference, at least to me.

- Prepare some dry seasoning powder by mixing salt and cayenne pepper.

- Season the strips and place them on a tray with a grid on top, so that the fat that will come off the meat is captured by the tray and doesn’t drip into the oven.

- Preheat the oven to about 180 degrees Fahrenheit, and place the strips in it until you can easily pull a piece of the meat off with your fingers (see photos below, for an idea of how they would look). This should take about 1 hour or so. You will not technically be “baking” or "cooking" the meat at this temperature, although the digestibility of the final product will be comparable to that of cooked meat – i.e., greater digestibility than raw meat.

- Leave the strips in the oven until they are cold, this will dry them further.







Homemade beef jerky, prepared as above, is supposed to be eaten cold. In this sense, it could be thought of as a bit like salami, but with a higher protein-to-fat ratio. If your kids eat this on a regular basis, I suspect that their future orthodontist needs will be significantly reduced. Homemade beef jerky, like the commercial one, requires some serious chewing.

The dried strips of meat can be kept outside the fridge for a long time, but if you intend to keep them for more than a few weeks, I would suggest that you keep them in the fridge. Interestingly, adding sugar apparently increases the non-refrigerated shelf life of beef jerky even further. It doesn’t improve the flavor though, in my opinion.

This is a zero-carbohydrate food item, which may be a good choice for those who are insulin resistant or diabetic, and also for those on low-carbohydrate or just-enough-carbohydrate diets. Often I hear bodybuilders who eat multiple meals per day to say that it is hard for them to prepare high-protein snacks that they can easily carry with them. Well, beef jerky is one option.

How to make white rice nutritious

One of the problems often pointed out about rice, and particularly about white rice, is that its nutrition content is fairly low. It is basically carbohydrates with some trace amounts of protein. A 100-g portion of cooked white rice will typically deliver 28 g of carbohydrates, with zero fiber, and 3 g of protein. The micronutrient content of such a portion leaves a lot to be desired when compared with fruits and vegetables, as you can see below (from Nutritiondata.com). Keep in mind that this is for 100 g of “enriched” white rice; the nutrients you see there, such as manganese, are added.


White rice is rice that has had its husk, bran, and germ removed. This prevents spoilage and thus significantly increases its shelf life. As it happens, it also significantly reduces both its nutrition and toxin content. White rice is one of the refined foods with the lowest toxin content.

Another interesting property of white rice is that it absorbs moisture to the tune of about 2.5 times its weight. That is, a 100-g portion of dry white rice will lead to a 250-g portion of edible white rice after cooking. This does not only dramatically decrease white rice’s glycemic load () compared with wheat-based products in general (with some exceptions, such as pasta), but also allows for white rice to be made into a highly nutritious dish.

If you slow cook almost anything in water, many of its nutrients will seep into the water. All you have to do is to then use that water (often called broth) to cook white rice in it, and you will end up with highly nutritious rice. Typically you will need twice as much broth as rice, cooked for about 15 minutes – e.g., 2 cups of broth for 1 cup of rice.

You can add meats to the white rice, such as pulled chicken or shrimp; add some tomato sauce to that and you’ll make it a chicken or shrimp risotto. You can also add vegetables to the rice. If you want your rice to have something like an al dente consistency, I recommend doing these after the rice is ready; i.e., after you cooked it in the broth.

For the white rice-based dish below I used a broth from about two hours of slow cooking of diced vegetables; namely red bell peppers, carrots, celery, onions, and cabbage. After cooking the rice for 15 minutes, and letting it "sit" for a while (another 15 minutes with the pan covered), I also added the vegetables to it.


As a side note, the cabbage and onion tend to completely dissolve after 1 h or so of slow cooking. The added vegetables give the dish quite a nutritional punch. For example, the cabbage alone seems to be a great source of vitamin C (which is not completely destroyed by the slow cooking), the anti-inflammatory amino acid glutamine, and the DNA repair-promoting substance known as indole-3-carbinol ().

Ground meat treats: Beef and bison meatza

At the time of this writing, there was no Wikipedia article for the term “meatza”, which surprised me a bit given the number of recipes on the web. In fact, I could not find anything concrete about the dish’s tradition or  history.

Another thing that surprised me about this dish is how much my family and I like it. It has become a regular weekend treat for us for quite some time now.

The recipe below is for a meal that feeds 4-8 people. Like in my previous recipe for a zucchini and onion meatloaf (), the ground beef used here has little fat, and thus a relatively low omega-6 content. Most of the fat comes from the ground bison, which has a higher omega-3 to omega-6 ratio.

- Prepare some dry seasoning powder by mixing sea salt, parsley flakes, garlic powder, chili powder, and a small amount of cayenne pepper.
- Mix 2 lb of very lean ground beef (96/4) with 1 lb of ground bison.
- Add the dry seasoning and a whole egg to the ground meat mix.
- Vigorously mix by hand until you get a homogeneous look.
- Place the mix into a sheet pan coated with olive oil. Richard’s suggestion of creating edges helps keep the sautéed vegetables on top, when they are added later ().
- Preheat oven to 375 degrees Fahrenheit.
- Bake the meatza for about 15 minutes.
- Grate 1 lb of aged cheese.
- Slice one tomato, half an onion, and one green bell pepper, and sauté them in olive oil.
- Drain the meatza after if comes out of the oven, and add the sautéed vegetables to the top, together with half a can of tomato sauce.
- Add the 1 lb of grated aged cheese on top of the vegetables and tomato sauce.
- Return meatza to the oven, still at 375 degrees Fahrenheit, and bake it for about 10 minutes.


The photo montage above shows a side dish of baked potatoes and zucchini. That is optional, as the meatza has vegetables added to it. I usually cut the meatza into 8 rectangular pieces. Each rectangle will have about 50 g of protein and 20 g of fat. The fat will be primarily saturated and monounsaturated (both healthy), with a good balance of omega-3 and omega-6 fats. Each piece of meatza will also be a good source of vitamins B12 and B6, niacin, calcium, zinc, selenium, and phosphorus.

Ground meat treats: Zucchini and onion meatloaf

A cousin of the meatball (), the meatloaf is a traditional German dish. The recipe below is for a meal that feeds 4-8 people. The ground beef used has little fat, and thus a relatively low omega-6 content. Most of the fat comes from the 1 lb of ground grass-fed lamb in the recipe, which has a higher omega-3 to omega-6 ratio than the regular (i.e., non-grass-fed) ground beef. The egg acts as a binder. Leave the potato out if you want to decrease the carbohydrate content; it does not add much (nutrient numbers are provided at the end of the post).

- Prepare some dry seasoning powder by mixing salt, parsley flakes, garlic powder, chili powder, and a small amount of cayenne pepper.
- Grate one zucchini squash and one peeled potato. Cut half an onion into small pieces of similar size.
- Mix 2 lb of very lean ground beef (96/4) with 1 lb of ground grass-fed lamb.
- Add the dry seasoning, zucchini, potato, onion and a whole egg to the ground meat mix.
- Vigorously mix by hand until you get a homogeneous look.
- Place the mix into a buttered casserole dish with the shape of a loaf.
- Preheat the oven to 375 degrees Fahrenheit.
- Bake the meatloaf for about 1 hour and a half.


It is a good idea to place the casserole dish within a tray, as in the photo above. The meatloaf will give off some of its juices as it bakes, which may overflow from the casserole dish and make a mess in your oven. Below is a slice of meatloaf served with a side of vegetables. The green spots in the meatloaf are the baked zucchini squash pieces.


A thick slice like the one on the photo above will have about 52 g of protein, 15 g of fat, and 6 g of carbohydrates (mostly from the potato). That'll be about 1/5 of the whole meatloaf; the slice will weigh a little less then 1/2 lb (approximately 200 g). The fat will be primairly saturated and monounsaturated (both healthy), with a good balance of omega-3 and omega-6 fats. The slice of meatloaf will also be a good source of vitamins B12 and B6, niacin, zinc, selenium, and phosphorus.

Liver and meatballs separated by a wall of sweet potatoes

A commenter wrote here some time ago that she liked to eat rice because rice can be easily used to separate food items on a plate. One can just as easily use sweet potatoes to do that; preparing the sweet potatoes in much less time than the rice. This post explains how, with a simple recipe.

- Cut up half of a sweet potato as shown on the first photo below, adding coconut oil or butter to prevent the pieces from sticking to a microwave-safe saucepan.
- Microwave the sweet potato pieces in high heat for about 5 minutes.
- Use the sweet potatoes to separate food items as in the second photo below, showing beef liver and meatballs with their respective sauces.
- Cover the dish with a wet paper towel to prevent spilling, and microwave it for as long as needed to heat up the meats. In this case, 2 minutes in high heat was enough. That will further cook the sweet potato, but not to the point of burning it.




The above assumes that the beef liver and meatballs are leftovers that had been cooked before. In this example, we have about ½ lb of meat and ½ of a sweet potato. As far as plant foods are concerned, sweet potatoes are at the very high end of the nutrition density scale. This is a very nutritious and satiating meal (for me) with over 55 g of protein, as well as a great mix of macro- and micro-nutrients.

Beef meatballs, with no spaghetti

There are pizza restaurants, whose specialty is pizza, even though they usually have a few side dishes. Not healthy enough?

Well, don’t despair, there are meatball restaurants too. I know of at least one, The Meatball Shop, on 84 Stanton Street, in New York City.

Finally a restaurant that elevates the "lowly" meatball to its well deserved place!

Meatballs are delicious, easy to prepare, and you can use quite a variety of meats to do them. Below is a simple recipe. We used ground grass-fed beef, not because of omega-6 concerns (see this post), but because of the different taste.

- Prepare some dry seasoning powder by mixing sea salt, parsley, garlic power, chili powder, and a small amount of cayenne pepper.
- Thoroughly mix 1 pound of ground beef, one or two eggs, and the seasoning powder.
- Make about 10 meatballs, and place them in a frying pan with a small amount of water (see picture below).
- Cover the pan and cook on low fire for about 1 hour.


There is no need for any oil in the pan. On a low fire the small amount of water at the bottom will heat up, circulate, and essentially steam the meatballs. The water will also prevent the meatballs from sticking to the pan. Some moisture will also be released by the meat.

Part of the fat from the meat will be released and accumulate at the bottom of the pan. If you add tomato sauce and mix, the fat will become part of the resulting red sauce. This sauce will add moisture back to the dish, as the meatballs sometimes get a bit dry from the cooking.

Five meatballs of the type that we used (about 15 percent fat) will have about 57 g of protein and 32 g of fat; the latter mostly saturated and monounsaturated (both healthy). They will also be a good source of vitamins B12 and B6, niacin, zinc, selenium, and phosphorus.

Add a fruit or a sweet potato as a side dish to 3-5 meatballs and you have a delicious and nutritious meal that may eve impress some people!

Pressure-cooked meat: Top sirloin

Pressure cooking relies on physics to take advantage of the high temperatures of liquids and vapors in a sealed container. The sealed container is the pressure-cooking pan. Since the sealed container does not allow liquids or vapors to escape, the pressure inside the container increases as heat is applied to the pan. This also significantly increases the temperature of the liquids and vapors inside the container, which speeds up cooking.

Pressure cooking is essentially a version of high-heat steaming. The food inside the cooker tends to be very evenly cooked. Pressure cooking is also considered to be one of the most effective cooking methods for killing food-born pathogens. Since high pressure reduces cooking time, pressure cooking is usually employed in industrial food processing.

When cooking meat, the amount of pressure used tends to affect amino-acid digestibility; more pressure decreases digestibility. High pressures in the cooker cause high temperatures. The content of some vitamins in meat and plant foods is also affected; they go down as pressure goes up. Home pressure cookers are usually set at 15 pounds per square inch (psi). Significant losses in amino-acid digestibility occur only at pressures of 30 psi or higher.

My wife and I have been pressure-cooking for quite some time. Below is a simple recipe, for top sirloin.

- Prepare some dry seasoning powder by mixing sea salt, garlic power, chili powder, and a small amount of cayenne pepper.
- Season the top sirloin pieces at least 2 hours prior to placing them in the pressure cooking pan.
- Place the top sirloin pieces in the pressure cooking pan, and add water, almost to the point of covering them.
- Cook on very low fire, after the right amount of pressure is achieved, for 1 hour. The point at which the right amount of pressure is obtained is signaled by the valve at the top of the pan making a whistle-like noise.

As with slow cooking in an open pan, the water around the cuts should slowly turn into a fatty and delicious sauce, which you can pour on the meat when serving, to add flavor. The photos below show the seasoned top sirloin pieces, the (old) pressure-cooking pan we use, and some cooked pieces ready to be eaten together with some boiled yam.




A 100 g portion will have about 30 g of protein. (That is a bit less than 4 oz, cooked.) The amount of fat will depend on how trimmed the cuts are. Like most beef cuts, the fat will be primarily saturated and monounsatured, with approximately equal amounts of each. It will provide good amounts of the following vitamins and minerals: iron, magnesium, niacin, phosphorus, potassium, zinc, selenium, vitamin B6, and vitamin B12.

Slow-cooked meat: Round steak, not grilled, but slow-cooked in a frying pan

I am yet to be convinced that grilled meat is truly unhealthy in the absence of leaky gut problems. I am referring here to high heat cooking-induced Maillard reactions and the resulting advanced glycation endproducts (AGEs). If you are interested, see this post and the comments under it, where I looked into some references provided by an anonymous commenter. In short, I am more concerned about endogenous (i.e., inside the body) formation of AGEs than with exogenous (e.g., dietary) intake.

Still, the other day I had to improvise when cooking meat, and used a cooking method that is considered by many to be fairly healthy – slow-cooking at a low temperature. I seasoned a few pieces of beef tenderloin (filet mignon) for the grill, but it started raining, so I decided to slow-cook them in a frying pan with water and some olive oil. After about 1 hour of slow-cooking, and somewhat to my surprise, they tasted more delicious than grilled!

I have since been using this method more and more, with all types of cuts of meat. It is great for round steak and top sirloin, for example, as well as cuts that come with bone. The pieces of meat come off the bone very easily, are soft, and taste great. So does much of the marrow. You also end up with a delicious sauce. Almost any cut of beef end up very soft when slow-cooked, even cuts that would normally come out from a grill a bit hard. Below is a simple recipe, for round steak (a.k.a. eye round).

- Prepare some dry seasoning powder by mixing sea salt, black pepper, dried garlic bits, chili powder, and a small amount of cayenne pepper.
- Season the round steak pieces at least 2 hours prior to placing them in the pan.
- Add a bit of water and olive oil to one or more frying pans. Two frying pans may be needed, depending on their size and the amount of meat.
- Place the round steak pieces in the frying pan, and add more water, almost to the point of covering them.
- Cook on low fire covered for 2-3 hours.

Since you will be cooking with low fire, the water will probably not evaporate completely even after 3 h. Nevertheless it is a good idea to check it every 15-30 min to make sure that this is the case, because in dry weather the water may evaporate rather fast. The water around the cuts should slowly turn into a fatty and delicious sauce, which you can pour on the meat when serving, to add flavor. The photos below show seasoned round steak pieces in a frying pan before cooking, and some cooked pieces served with sweet potatoes, orange pieces and a nectarine.



A 100 g portion will have about 34 g of protein. (A 100 g portion is a bit less than 4 oz, cooked.) The amount of fat will depend on how trimmed the cuts are. Like most beef cuts, the fat will be primarily saturated and monounsatured (both very healthy), with approximately equal amounts of each. It will provide good amounts of the following vitamins and minerals: iron, niacin, phosphorus, potassium, zinc, selenium, vitamin B6, and vitamin B12.

What about some offal? Boiled tripes in tomato sauce

Tripe dishes are made with the stomach of various ruminants. The most common type of tripe is beef tripe from cattle. Like many predators, our Paleolithic ancestors probably ate plenty of offal, likely including tripe. They certainly did not eat only muscle meat. It would have been a big waste to eat only muscle meat, particularly because animal organs and other non-muscle parts are very rich in vitamins and minerals.

The taste for tripe is an acquired one. Many national cuisines have traditional tripe dishes, including the French, Chinese, Portuguese, and Mexican cuisines – to name only a few. The tripe dish shown in the photo below was prepared following a simple recipe. Click on the photo to enlarge it.


Here is the recipe:

- Cut up about 2 lbs of tripe into rectangular strips. I suggest rectangles of about 5 by 1 inches.
- Boil the tripe strips in low heat for 5 hours.
- Drain the boiled tripe strips, and place them in a frying or sauce pan. You may use the same pan you used for boiling.
- Add a small amount of tomato sauce, enough to give the tripe strips color, but not to completely immerse them in the sauce. Add seasoning to taste. I suggest some salt, parsley, garlic powder, chili powder, black pepper, and cayenne pepper.
- Cook the tripe strips in tomato sauce for about 15 minutes.

Cooked tripe has a strong, characteristic smell, which will fill your kitchen as you boil it for 5 hours. Not many people will be able to eat many tripe strips at once, so perhaps this should not be the main dish of a dinner with friends. I personally can only eat about 5 strips at a time. I know folks who can eat a whole pan full of tripe strips, like the one shown on the photo in this post. But these folks are not many.

In terms of nutrition, 100 g of tripe prepared in this way will have approximately 12 g of protein, 4 g of fat, 157 g of cholesterol, and 2 g of carbohydrates. You will also be getting a reasonable amount of vitamin B12, zinc, and selenium.

Oven roasted meat: Pork tenderloin

This cut of pork is the equivalent in the pig of the filet mignon in cattle. It is just as soft, and lean too. A 100 g portion of roasted pork tenderloin will have about 22 g of protein, and 6 g of fat. Most of the fat will be monounsaturated and saturated, and some polyunsaturated. The latter will contain about 450 mg of omega-6 and 15 mg of omega-3 fats in it.

The saturated fat is good for you. The omega-6-to-omega-3 ratio is not a great one, but a 100 g portion will have a small absolute amount of omega-6 fats, which can be easily offset with some omega-3 from seafood or a small amount of fish oil. Pork tenderloin is easy to find in supermarkets, and is much less expensive than filet mignon, even though it is a relatively expensive cut of meat.

Below are the before and after photos of a roasted pork tenderloin we prepared and ate recently; a simple recipe follows the photos. This type of cooking leads to a Maillard reaction, which is clear from the browning of the meat and around it on the casserole. I am not too concerned; more about this after the recipe.




Below is the simple recipe. The roasted pork pieces come off easily after the roasting is done, and almost melt in the mouth!

- Make about 10 holes on 2 lbs of pork tenderloin, and add chopped garlic pieces into each of them.
- Pour about a cup of salsa evenly over the pork tenderloin pieces.
- Cover roasting container (casserole in photos) with aluminum foil to preserve moisture.
- Preheat over to 375 degrees Fahrenheit.
- Roast the pork tenderloin for about 3 hours.

Now back to the Maillard reaction. When it happens inside the body, it is a step in the formation of advanced glycation endproducts (AGEs), which is not very good, as AGEs are believed to cause accelerated aging. However, the evidence that cooked meat is unhealthy, in the absence of leaky gut problems, is very slim. There are many hypothesized causes of the leaky gut syndrome, one of which is consumption of refined wheat products.

Our Paleolithic ancestors must have eaten charred meat on a regular basis, so it does not make much evolutionary sense to think that eating roasted meat leads to accelerated aging through the ingestion of AGEs. It is possible that eating charred meat caused health problems for our ancestors, and they threw their meat in the fire and then ate it charred anyway. Perhaps the health problems caused by charring were offset by the benefits of killing parasites living in meat with the heat of fire.

This is an open issue that needs much more research. Based on most of the research I have seen so far, eating roasted meat is not even in the same universe, in terms of the health problems that it can possibly generate, as is eating foods rich in refined carbohydrates and sugars (e.g., white bread, bagels, pasta, and non-diet sodas).

Tender cuts of meat for the grill: Filet mignon and bison

Filet mignon is one of the tenderest cuts of beef. It is also one of my favorites. Filet mignon comes from the tenderloin area (see this picture), which is not a weight-bearing area and thus is very tender. The bison cuts I get here in South Texas are close in terms of tenderness, but not as tender, probably because they are from the round area.

One steak of either filet mignon or bison will yield about 100 g of cooked meat, with 30 g of protein and 10 g of fat. About half of that fat will be saturated and half monounsaturated (as in olive oil). It will provide you with plenty of vitamins (particular B vitamins) and minerals. Good amounts of selenium, phosphorus, zinc and potassium.

On the photo below (click on it to enlarge), the bison steak is at the top. The other pieces are all filet mignon cuts. They are all medium-cooked. I cooked two plates of these, for 6 people. All ate to satisfaction, with a side salad. The leftovers are delicious for breakfast in small amounts.


For the filet mignon, I think you really have to go to a specialty meats store (butcher) and make sure that they cut the smaller tail end of the tenderloin muscle. You will be paying a lot for it, so it makes sense to be choosy. Experience butchers will cut it right in front of you and won’t mind your choosiness.

Below is a simple recipe; simple like most of the recipes on this blog. I like my meals quick and delicious.

- Prepare some dry seasoning powder by mixing sea salt, garlic power, chili powder, and a small amount of cayenne pepper.
- Season the steaks at least 2 hours prior to placing them on the grill.
- Grill with the lid on, checking the meat every 10 minutes or so. (I use charcoal, one layer only to avoid burning the surface of the meat.) Turn it frequently, always putting the lid back on.
- If you like it rare, 20 minutes (or a bit less) may be enough.

These are as tender as any piece of beef can possibly get. No need for any tenderizer juices during seasoning. If you are doing both filet mignon and bison together, either eat only bison or bison first. Because once you taste the filet mignon, the bison cut may taste a bit hard!

For me the filet mignon is a 10-dollar per pound treat for special occasions. The price of the bison cut is about the same, at least here in Laredo, Texas, where I get it shipped from Dakota via my local supermarket. You can also get it online.

By the way, some folks like to say that bison is the “salmon of the prairie”. This is in reference to bison’s omega-3 content. Well, here is the polyunsaturated fatty acid composition of 100 g of bison steak: 29 mg of omega-3, and 197 mg of omega-6. For salmon it is 1424 mg of omega-3, and 113 mg of omega-6.

Salmon of the prairie or not, I love it!

Steamed gulf shrimp with vegetables

Few would argue against eating seafood several times a week, except in the case of seafood allergy. Shrimp is a very good option, especially if it is not farm raised.

100 g of shrimp will typically have 20 g of protein, and about 152 mg of cholesterol (this is good for your health). It will also have about 0.6 g of omega-3 fats, and 0.03 g of omega-6; an omega-3 to omega-6 ratio of about 20.


My wife prepared this steamed gulf shrimp with vegetables dish. And it was very, very delicious. Here is her recipe:

- Add a small amount of olive oil and water to a frying pan.
- Add 1 lb of wild-caught peeled gulf shrimp, cabbage, onion, and asparagus (or green beans, as in the photo).
- Cook in low heat for 15 minutes.
- Add spinach and cook in low heat for another 10 minutes.
- Turn off heat, season to taste while mixing; I suggest using garlic powder, cumin powder, and parsley flakes.

Peeled shrimp is usually farm raised, which does not have the same amount of omega-3, or the same ratio of omega-3 to omega-6, as wild-caught shrimp. This small “salad” gulf shrimp was an exception.

Check the package. If it doesn’t explicitly say “wild”, you are better off buying wild-caught shrimp and peeling it yourself. Shrimp peelers are sold in most supermarkets; the one I use looks like a Velociraptor claw.

How to break a coconut

The coconut is often presented as a healthy food choice, which it is, as long as you are not allergic to it. Coconut meat has a lot of saturated fat, which is very good for the vast majority of us.

(I posted about this issue elsewhere on this blog: my own experience and research suggest that saturated fat is very healthy for most people as long as it is NOT consumed together with refined carbs and sugars from industrialized food products.)

Coconut water is a good source of essential minerals, particularly magnesium and potassium. So is coconut meat, which is rich in iron, copper, manganese, and selenium. Coconut meat is also an good source of folate and an excellent source of dietary fiber.

If you are buying coconuts at a supermarket, I suggest choosing coconuts that have a lot of water in them. They seem to be the ones that taste the best. Just pick a coconut up and shake it. If it feels heavy and full of water, that’s the one.

First you need to make some holes on the coconut shell to extract the water. I recommend using a hammer and screwdriver. The screwdriver should be used only for this purpose, so you can keep it clean. Nails can be too thin. Place the coconut over a mitten or towel, and make holes on the dark spots (usually three) using the hammer and screwdriver.


Once you puncture the coconut, move the screwdriver a bit to enlarge each hole. Then place the coconut on a cup or thermos, with the holes pointing downwards, and let the water flow out of it. Normally I use a thermos, so that I can keep the coconut water fresh for later consumption.


As soon as all the coconut water is out, hold the coconut with a mitten in one hand, and strike it with the hammer with the other hand. The key here is to hold the coconut with your hand. You need to strike it hard. It is a good idea to do this inside or right above a kitchen sink so that the shell pieces fall into it.


Do not place the coconut against a hard surface (e.g., ceramic tiles), otherwise you can either break that surface or send pieces of the coconut flying all over the pace. Strike different areas of the coconut until it breaks into 5 to 7 pieces.

Finally, remove the meat of the coconut with a butter knife. The hand that holds the knife should be protected with a mitten, because you will have to apply pressure with it.


Store the coconut water in a sealed thermos, and the coconut meat pieces in a sealed container, both in the refrigerator, to preserve their freshness.

Coconut water and meat have a slightly sweet taste because of their sugar content, which is small and packed in with a lot of fiber. 100 g of coconut meat has about 15 g of carbs, of which 9 g is dietary fiber; that is, 100 g of coconut meat has only 6 g of net carbs.

Eating fish whole: Smelts

Since different parts of a fish have different types of nutrients that are important for our health, it makes sense to consume the fish whole. This is easier to do with small than big fish.

One of my favorite types of small fish is the smelt; the photo below shows a batch of smelts that I prepared using the recipe below. Another small fish favorite is the sardine. Small fish are usually low in the food chain, and thus have very low concentrations of metals that can be toxic to humans.


Many people dislike the taste of smelts, but will eat them if they are well seasoned and their texture is somewhat hard. Here is a recipe that will get you that.

- Steam cook the smelts for 30 minutes to 1 hour (less time = harder texture).
- Spread the steam cooked smelts on a sheet pan covered with aluminum foil; use light olive oil to prevent the fish from sticking to the foil.
- Preheat oven to 350 degrees Fahrenheit.
- Season the steam cooked smelts to taste; I suggest using salt, chili powder, garlic powder, and herbs.
- Bake the smelts for 30 minutes, turn the oven off, and leave them there for 1 hour.

There is no need to clean, or gut, the smelts for the recipe above. Since they feed primarily on plant matter, and have a very small digestive tract, there is not much to be “cleaned” off of them anyway.

They will be ready to store or eat cold. There are several variations of this recipe. For example, you can bake them for 40 minutes, and then serve them hot.
